How to perform it
- 1Preparation and positioning. Secure the external load so it cannot shift, strike the body, or change the intended line of movement. Clear the space around the working leg and rehearse a controlled step-off or support touch.
- 2Starting position. Balance on the working foot with three-point contact, align the knee with the foot, and hold the free leg in the variation-specific position.
- 3Eccentric phase. Descend on one leg by coordinating hip, knee, and ankle flexion. Keep the pelvis controlled and use only the documented assistance.
- 4Bottom position. Reach the same depth marker without the heel lifting, the free foot taking load, or the knee collapsing abruptly inward.
- 5Concentric phase / lockout. Drive through the whole working foot and extend the hip and knee to balanced standing without pushing off the free leg or swinging the load.
- 6Breathing and bracing. Brace before descending and exhale through the ascent as appropriate; pause and reset balance between reps.
- 7Valid rep. A rep starts and finishes in controlled single-leg balance, reaches the fixed depth, and uses no unplanned support, free-leg push, bounce, or range change.
Common mistakes
Unstable foot pressure
Fix: Keep heel, base of the big toe, and base of the little toe connected throughout the rep.
Uncontrolled knee drift
Fix: Let the knee travel with the toes and reduce load or depth if that alignment cannot be controlled.
Forcing a universal depth
Fix: Use the deepest repeatable, pain-free depth that preserves foot and trunk control.
Hips and chest separating
Fix: Rise with pelvis and ribcage together rather than shooting the hips up first.
Safety
- This is a high-skill movement: use a mastered regression, a rehearsed bailout, and supervision or spotting when a failed rep could cause a fall.
- Current hip, knee, ankle, or tendon symptoms call for an individually tolerated range and load; pain is not a cue to force alignment or depth.
- Heavy efforts and prolonged breath-holding can produce large acute blood-pressure responses; people with cardiovascular disease or uncontrolled hypertension need medically appropriate intensity and breathing guidance.
- For adolescents, older beginners, or anyone new to this movement, progress by technical competence and use qualified supervision rather than age-based loading targets or forced maximal attempts.
