How to perform it

  1. 1Preparation and positioning. Set the seat and start stop before loading. Back/glutes against the pad, feet firm. Take the arm pads/handles symmetrically; elbows slightly bent or fully on the pad.
  2. 2Starting position. Chest controlled, shoulders not rolled forward. Arms at a pain-free, stretched starting angle; the stack slightly lifted.
  3. 3Concentric phase. Bring the upper arms together in an arc in front of the chest. Back/shoulders stay on the pad; the elbow angle stays constant. Don't let the hands/forearms dominate the movement.
  4. 4End position / lockout. Arms/pads close together without slamming. Hold 1 second; don't push the shoulders forward.
  5. 5Eccentric phase. Open over 3 seconds to your defined starting stop or individual range. No banging the stack or uncontrolled overstretching.
  6. 6Breathing and bracing. Exhale as you close, inhale as you open; the back stays stable, no need for heavy bracing.
  7. 7Valid rep. The same seat/stop settings, a constant elbow angle, a full defined range, no stack/arm slamming, and no shoulder protraction as the finishing move.

Common mistakes

  • Starting position too far back

    Fix: Move the stop forward and reduce the load.

  • Pushing the shoulders forward

    Fix: "Keep the chest still" instead of finishing with protraction.

  • Elbow angle changing mid-rep

    Fix: Fix the angle and keep it constant.

  • The stack banging

    Fix: Go slower, or reduce the load.

Safety

  • Shoulder: a stretched horizontal abduction position — use a cleared start stop/range if symptomatic.
  • Reduced bone density: low system load, but shoulder loading still applies — get professional clearance.
