Half-kneeling Pallof Press

How to perform it

  1. 1Preparation and positioning. Inspect the anchor; kneel sideways to it with the outside foot forward. Set the front foot, pelvis, and ribcage so the trunk faces straight ahead rather than toward or away from the anchor.
  2. 2Start position. Hands hold the band at the sternum, elbows near the ribs, and the band has gentle lateral pre-tension. Hips remain level and the front knee tracks comfortably over the foot.
  3. 3Pressing phase. Press hands straight forward from the sternum until elbows are nearly straight. The band will try to rotate the torso; resist this without becoming rigid or holding the breath.
  4. 4End position. Pause briefly at the longest controllable arm position only while sternum, belt line, and pelvis remain facing the same direction. Do not let the shoulders be pulled toward the anchor.
  5. 5Return phase. Draw hands back to the sternum in 2–3 seconds without allowing a delayed trunk twist or hip shift.
  6. 6Breathing and bracing. Breathe around a moderate brace; a slow exhale through the press is appropriate if it improves control. Avoid a forced Valsalva for this low-load anti-rotation task.
  7. 7Valid repetition. The hand path is straight, the torso and pelvis do not rotate or laterally shift, the half-kneeling base stays stable, and range is consistent in both directions of band pull.

Common mistakes

  • Rotating into the band

    Fix: "Keep belt buckle and sternum facing the same wall."

  • Leaning away from band

    Fix: "Grow tall between ribs and pelvis."

  • Pressing too far

    Fix: "Press only as far as you can stay square."

  • Holding breath

    Fix: "Breathe quietly behind your brace."

Safety

  • Anchor a band at mid-sternum height. Position the body sideways to the anchor in a half-kneeling stance; select the knee-down side that permits a stable, comfortable pelvis and record it. Keep the front foot fully supported and set both knees/hips at comfortable angles. Hold the band at the sternum with both hands; step far enough from the anchor for light pre-tension. This record is a **controlled press away from the sternum while resisting rotation**. It is not a twisting exercise, a cable woodchop, or a loaded lunge.
  • Prerequisites: the athlete can use the kneeling stance without knee discomfort or balance loss, breathe normally while holding the trunk still, and keep the arms near the sternum without the band dragging the shoulders toward the anchor. If half-kneeling is not tolerated, use a standing version as a separate, explicitly logged alternative rather than silently changing the exercise.

When to stop

  • Sternum, pelvis, or front knee rotates/shifts toward the anchor as hands move away.
  • The athlete uses a side bend, lumbar extension, breath hold, or shoulder hike to keep arms extended.
  • The front foot lifts, kneeling knee becomes painful, or balance is lost during tension.
  • The band pulls hands/arms abruptly toward the anchor, anchor moves, or acute/increasing symptoms occur.
