So führst du sie aus

  1. 1Preparation and positioning. Grip slightly wider than shoulder-width, pronated, thumbs wrapped. Check overhead clearance. Start from a calm hang; feet together, torso braced. No deliberate swinging to build momentum.
  2. 2Starting position. Elbows extended, an actively controlled shoulder girdle, ribs over pelvis. The first pull only begins once any pendulum motion has essentially stopped.
  3. 3Concentric phase. Pull up and slightly toward the bar with maximal controlled intent. The target isn't chin height — it's bringing the bar to the lower chest/upper abdomen. Only once your center of mass is high enough do you drive the chest over the bar; hands rotate and both elbows travel over/up at the same time.
  4. 4End position / lockout. Press to a stable, locked elbow extension out of the straight-bar dip transition. Shoulder girdle stays actively carried — no resting your stomach on the bar as a pause.
  5. 5Eccentric phase. For this exercise standard, descend in reverse order under control: lower the dip, reverse the transition only if you can control it, then return to a hang. If the negative transition isn't safe, step down under control from the support instead — don't improvise a drop.
  6. 6Breathing and bracing. Inhale and brace hard before the pull; hold tension briefly through the transition; exhale in the support. No breath-holding if medically contraindicated.
  7. 7Valid rep. Calm, extended hang → high pull → simultaneous transition → full, stable support. No kip, hip pop, leg kick, chicken-winging, or resting on the bar.

Häufige Fehler

  • Only pulling "chin over bar"

    Korrektur: Pull the bar deep to your chest; snap the elbows back fast.

  • Chicken-winging

    Korrektur: Don't force the rep — one elbow finishing first is a hard stop, not a style choice.

  • Rushing the chest over the bar too early

    Korrektur: Get the height first, then bring the chest over the bar.

  • Weak top dip

    Korrektur: Build straight-bar dip strength separately before chaining it onto the pull.

  • Counting a kip as strict

    Korrektur: Film from the side and fully reset between reps.

Sicherheit

  • Teens 14–17 and older adults: high technical/fall demand — needs case-by-case review; teens need qualified direct supervision.
  • Shoulder and elbow/wrist: needs pain-free clearance — the rapid transition creates fast load changes.
  • Balance: elevated fall risk during the transition — use mats, coaching, and a suitable bar.
  • Cardiovascular concerns: high intensity and breath-holding — get individual clearance.
  • Reduced bone density: excluded by default — the dynamic peak/fall loads require specific professional clearance, not an automatic alternative.
