So führst du sie aus

  1. 1Preparation and positioning. Decide on your target height and style beforehand. Grip the bar firmly; start from a fully calm hang. Feet together, torso braced.
  2. 2Starting position. An active, controlled hang with extended elbows. No swinging forward or back before you start.
  3. 3Concentric phase. Pull as fast and as high as possible with maximal intent. Drive the elbows powerfully down/back; the body stays long and approaches the bar without a hip thrust.
  4. 4End position / lockout. Reach your defined chest/sternum height — don't let it tip into a muscle-up transition. No jutting the chin forward as a substitute.
  5. 5Eccentric phase. Actively brake the fall over 2–3 seconds. Come to a complete stop swinging before the next rep.
  6. 6Breathing and bracing. A short inhale/brace before every single rep; exhale and reset after the pull.
  7. 7Valid rep. Calm hang, maximal pulling intent, a documented height, no kip/leg kick, a controlled descent, and a full reset.

Häufige Fehler

  • Doing too many reps

Korrektur: Cap sets at 1–3 reps with a full rest — power drops off fast.

  • Using a kip as "speed"

Korrektur: Fully reset between reps instead.

  • Chasing contact at any cost

Korrektur: Aim for a defined target height, not literal chest contact.

  • Falling passively on the way down

Korrektur: Actively brake the descent over 2–3 seconds.

Sicherheit

  • Shoulder and elbow/wrist: only pain-free, cleared loading — the fast braking forces are demanding.
  • Older adults: weigh benefit vs. risk individually — a slower pull is usually more accessible.
  • Balance and access: needs a safe zone or coaching given the fall height.
  • Cardiovascular concerns: maximal effort — get individual clearance.
  • Reduced bone density: excluded by default — the dynamic peak loading and fall risk need specific professional clearance.

Progressionen & Alternativen

  • RegressionKlimmzug im ObergriffBuilds pulling technique and volume if you can't yet reach a stable chest height.
  • ProgressionStrict Bar Muscle-upIntegrates the high pulling path into the transition once height and dip base are repeatable.
  • AlternativeKlimmzug mit ZusatzgewichtTrains maximal strength instead of speed, if strength is the main limiter.
