So führst du sie aus
- 1Preparation and positioning. Use a stable, immovable hand anchor behind the head and enough padded space for the trunk; never pull on a loose bench.
- 2Starting position. Set the shoulders and upper back against the surface, brace the trunk, and raise the body into the chosen shortened-lever position.
- 3Concentric phase. Raise or restore the body line using the defined lever while keeping the pelvis and ribcage controlled.
- 4End position. Reach the same height or body-line marker without neck strain, momentum, or a change in knee/hip position.
- 5Eccentric phase. Lower the body as one controlled unit, shortening the lever before the lower back or shoulders lose position.
- 6Breathing and bracing. Use short controlled breaths and stop before breath-holding or cramping forces compensation.
- 7Valid rep. A rep uses the same lever, range, and contact points, with no kick, bounce, neck pull, or unplanned support.
Häufige Fehler
Replacing trunk control with momentum
Korrektur: Slow the rep and shorten the lever or range until the pelvis and ribcage stay controlled.
Pulling the neck
Korrektur: Keep the neck long and let the trunk and hips perform the prescribed motion.
Forcing end range
Korrektur: Stop at the longest range that preserves breathing and spinal/pelvic control.
Rushing the return
Korrektur: Own the eccentric to the same start marker before the next rep.
Sicherheit
- The long-lever eccentric load can create substantial muscle–tendon stress and soreness; introduce range and volume gradually rather than using an unaccustomed maximal dose.
- If spinal symptoms, radiating pain, numbness, or weakness are present, stop and seek appropriate assessment; do not use bracing cues to train through neurological symptoms.
- For adolescents, older beginners, or anyone new to this movement, progress by technical competence and use qualified supervision rather than age-based loading targets or forced maximal attempts.
