So führst du sie aus

  1. 1Preparation and positioning. Use a stable bench and a dumbbell you can transfer safely. Lie with the head and upper back supported and establish a secure two-hand grip before moving the load overhead.
  2. 2Starting position. Hold the dumbbell above the chest with elbows slightly bent and fixed to the chosen angle, ribcage controlled, and feet stable.
  3. 3Eccentric phase. Move the upper arms overhead in a controlled arc while keeping the load close enough to manage and the trunk from flaring to create artificial range.
  4. 4End position. Stop at the longest pain-free shoulder range that preserves the elbow angle, grip, and ribcage position; do not chase bench-level depth.
  5. 5Concentric phase / lockout. Draw the upper arms back toward the torso and return the load above the chest without turning the movement into an elbow extension.
  6. 6Breathing and bracing. Inhale during the controlled lowering as appropriate and exhale during the return while keeping the ribcage stacked.
  7. 7Valid rep. A rep uses a constant elbow angle, controlled shoulder arc, stable bench contact, and the same pain-free end marker without bouncing or grip change.

Häufige Fehler

  • Changing the setup between reps

    Korrektur: Fix stance, grip, support, and range before the set and keep them constant.

  • Using momentum

    Korrektur: Reduce load or leverage and make both directions visibly controlled.

  • Shortening the difficult range

    Korrektur: Use the same start and end markers on every valid rep.

  • Continuing after technique loss

    Korrektur: End the set at the first persistent breakdown rather than rehearsing compensation.

Sicherheit

  • Nutz nur einen schmerzfreien Bewegungsumfang über Kopf, den du kontrollieren kannst; aktuelle Schultersymptome oder ein deutlicher Seitenunterschied im Bewegungsumfang erfordern eine individuelle Abklärung, statt die Lehrbuchposition zu erzwingen.
  • Wähl Last, Bewegungsumfang und Aufbau so, dass eine kontrollierte Rückführung oder ein kontrollierter Ausstieg möglich bleibt; brich den Satz ab, statt trotz scharfer oder zunehmend stärker werdender Symptome kompensierend weiterzutrainieren.
