So führst du sie aus
- 1Preparation and positioning. Use a stable bench, set rack hooks and safety arms, and use a competent spotter for heavy or near-failure barbell work. Secure plates with collars.
- 2Starting position. Set stable foot and upper-back contact, take the prescribed grip, unrack to straight arms, and hold the load above the shoulder line.
- 3Eccentric phase. Lower the load under control to the fixed chest, upper-arm, or hover marker while the forearms remain well aligned.
- 4Bottom position. Reach the same controlled pause, floor contact, or hover distance without bounce; keep the wrists and shoulders centered.
- 5Concentric phase / lockout. Press the load to stable elbow extension over the shoulder line without bouncing or losing upper-back contact.
- 6Breathing and bracing. Brace before the loaded phase, maintain pressure through the sticking region, and exhale/reset only when the load is stable. Avoid prolonged breath-holding across repetitions.
- 7Valid rep. A rep uses the same start, depth, pause/hover standard, and lockout with no bounce, spotter contact, unplanned leg drive, or change in load path.
Häufige Fehler
Losing wrist–forearm alignment
Korrektur: Stack the wrist over the forearm and adjust grip, handle, or range before adding load.
Elbows escaping the intended path
Korrektur: Use a repeatable elbow angle that keeps forearms supportive and shoulders controlled.
Creating range with the lower back
Korrektur: Keep ribcage over pelvis and stop at the shoulder range you can own.
Bouncing or dropping the bottom
Korrektur: Lower under control to a fixed marker and reverse without rebound.
Sicherheit
- Aktuelle Schultersymptome erfordern einen individuell verträglichen Armweg und Bewegungsumfang; erzwing keinen pauschalen Ellbogenwinkel und keine Endposition gegen den Schmerz.
- Bei schwerer Langhantelarbeit richtig eingestellte Sicherheitsablagen und/oder einen kompetenten Spotter sowie Hantelverschlüsse nutzen; verlass dich nicht darauf, dass ein Spotter eine technisch unkontrollierte Wiederholung rettet.
