So führst du sie aus

  1. 1Preparation and positioning. Use a wide stance on a non-slip surface with enough lateral space. Turn the feet only as needed to maintain stable contact and a comfortable hip path.
  2. 2Starting position. Stand tall with both feet supported, knees soft, and ribcage over pelvis.
  3. 3Eccentric phase. Shift the pelvis toward one side and bend that knee while the opposite leg lengthens. Keep the working foot planted and track the knee with the toes.
  4. 4Bottom position. Reach a controlled lateral-squat depth without forcing the straight-leg hip, collapsing the working arch, or twisting the knee. The straight-leg foot may remain flat or rotate heel-down/toes-up according to the defined standard.
  5. 5Concentric phase / transition. Push through the working foot and return to center under control before changing sides; do not rebound across the middle.
  6. 6Breathing and bracing. Inhale into the descent, maintain a moderate brace, and exhale as you return to center.
  7. 7Valid rep. Each side reaches the same defined depth and foot standard with a controlled center transition and no hand support, bounce, or painful range.

Häufige Fehler

  • Unstable foot pressure

Korrektur: Keep heel, base of the big toe, and base of the little toe connected throughout the rep.

  • Uncontrolled knee drift

Korrektur: Let the knee travel with the toes and reduce load or depth if that alignment cannot be controlled.

  • Forcing a universal depth

Korrektur: Use the deepest repeatable, pain-free depth that preserves foot and trunk control.

  • Hips and chest separating

Korrektur: Rise with pelvis and ribcage together rather than shooting the hips up first.

Sicherheit

  • Current hip, knee, ankle, or tendon symptoms call for an individually tolerated range and load; pain is not a cue to force alignment or depth.
  • Choose a load, range, and setup that permit a controlled return or exit; stop the set rather than compensating through sharp or progressively worsening symptoms.

Progressionen & Alternativen

  • RegressionSupported Cossack SquatReduce strength, balance, or coordination demand while rehearsing the key pattern before returning to Cossack Squat.
  • ProgressionGoblet-loaded Cossack SquatIncrease load, range, instability, or skill demand after Cossack Squat is repeatable through the planned volume with reserve and no technique drift.
  • AlternativeLateral LungeTrain a similar primary pattern with a different stability, equipment, or joint-loading profile when Cossack Squat is impractical or poorly tolerated.
