  1. 1Preparation and positioning. Secure the ankles under a rigid, immovable anchor and pad the knees/shins; confirm a clear forward catch area. Warm the hamstrings and choose assistance that preserves control.
  2. 2Starting position. Kneel tall with hips extended, trunk stacked, and ankles fixed without pressure on the Achilles tendon.
  3. 3Eccentric phase. Keep the hips extended and lower the body from the knees as one unit, using the hands or band before control is lost.
  4. 4End position. Stop at the longest controlled muscle length before the hips fold, pelvis drops, anchor shifts, or the hamstrings cramp sharply.
  5. 5Concentric phase / reset. Use the prescribed band or hand assistance and knee-flexor effort to return without a forceful push that masks the target work.
  6. 6Breathing and bracing. Breathe through the repetition with the trunk braced; reduce range or assistance before breath-holding and shaking change the hip position.
  7. 7Valid rep. The anchor and contact points stay fixed, hip/trunk position meets the chosen standard, and both the lowering and return remain controlled through the recorded range.

Häufige Fehler

  • Breaking at the hip

Korrektur: Keep the hips extended; folding at the hip shortens the lever and hides the hamstring work.

  • Dropping instead of lowering

Korrektur: Own the first third. If you cannot decelerate it, add assistance or shorten the range.

  • Taking the hands too early

Korrektur: Use the hands or band where control ends, and use the same point on every rep.

  • Letting the ankle anchor shift

Korrektur: Re-set the anchor between sets; a moving anchor changes the exercise.

Sicherheit

  • The long-lever eccentric load can create substantial muscle–tendon stress and soreness; introduce range and volume gradually rather than using an unaccustomed maximal dose.
  • For adolescents, older beginners, or anyone new to this movement, progress by technical competence and use qualified supervision rather than age-based loading targets or forced maximal attempts.

Progressionen & Alternativen

  • RegressionSliding Leg CurlReduce strength, balance, or coordination demand while rehearsing the key pattern before returning to Band-assisted Nordic Curl.
  • ProgressionNordic Hamstring Curl (Regressed)Increase load, range, instability, or skill demand after Band-assisted Nordic Curl is repeatable through the planned volume with reserve and no technique drift.
  • AlternativeSitzender BeinbeugerTrain a similar primary pattern with a different stability, equipment, or joint-loading profile when Band-assisted Nordic Curl is impractical or poorly tolerated.
