  1. 1Preparation and positioning. Inspect band and anchor, turn the side of the working arm away from the anchor, and place feet in a stable hip-width stance. Set ribs over pelvis and let the scapula rest without aggressive pinching.
  2. 2Start position. Keep the upper arm lightly in contact with the side; elbow remains near 90°. The forearm points across the abdomen with the wrist neutral and the band already under light tension.
  3. 3Concentric phase. Rotate the humerus outward by moving the forearm away from the abdomen. The elbow remains the pivot; do not rotate the trunk, shrug, or pull the elbow backward.
  4. 4End position. Stop at the individually controlled external-rotation endpoint—before shoulder translation, rib flare, or loss of upper-arm contact. Do not chase a universal angle.
  5. 5Return phase. Return in 2–3 seconds while keeping the band controlled; do not let it pull the forearm abruptly across the body.
  6. 6Breathing and bracing. Breathe normally, using quiet abdominal tension to prevent trunk rotation. Do not hold the breath to make a light isolation exercise rigid.
  7. 7Valid repetition. Same anchor height, elbow position, range, and torso position are maintained without a step, shrug, trunk turn, or band slack.

Häufige Fehler

  • Turning the trunk

Korrektur: "Keep belt buckle and sternum facing forward."

  • Elbow drifting behind the body

Korrektur: "Elbow is a quiet hinge at your side."

  • Shrugging

Korrektur: "Long neck; let the forearm move, not the shoulder."

  • Forcing end range

Korrektur: "Stop at the last quiet degree."

Sicherheit

  • Use an intact light-to-moderate band anchored at elbow height on the side opposite the working arm. Stand sideways to the anchor, working elbow at roughly 90°, upper arm gently against the side of the ribcage, and forearm across the abdomen. A small towel roll between upper arm and torso may standardise the position but must not force a painful shoulder position. Start far enough from the anchor that there is gentle pre-tension without the shoulder being pulled forward.
  • Prerequisites: the planned elbow-at-side shoulder position and the selected range must be painless and controllable; the athlete must be able to avoid trunk rotation for several slow low-tension repetitions. If this cannot be achieved, lower tension, shorten the range, change the exercise, or seek appropriate professional guidance rather than forcing the range.
  • This exercise directly loads the shoulder external rotators. A known shoulder condition or an externally prescribed restriction calls for individual professional review; pain must not be coached away. It is not the first choice if the person cannot use a stable upright stance, if the anchor cannot be reliably positioned at elbow height, or if a cable permits a safer, more reproducible progression.
