So führst du sie aus
- 1Preparation and positioning. Check the bar, overhead clearance, and a safe step-down. Choose a grip and range that are comfortable for the wrists and shoulders.
- 2Starting position. Hang with elbows extended and the body quiet. Do not force a painful passive end range.
- 3Scapular action. Without bending the elbows, actively control the shoulder blades and create a small rise of the body through the shoulder girdle. Keep the ribs from flaring.
- 4Active position. Pause with the neck long and shoulders controlled away from an uncontrolled shrug; the movement remains small and comes from the scapular complex.
- 5Return. Slowly allow the shoulder blades to return to the defined hang while keeping the elbows straight and avoiding a sudden drop.
- 6Breathing and bracing. Breathe normally and keep only enough trunk tension to prevent swinging.
- 7Valid rep / hold. A rep or timed hold is valid only while elbow position, grip, scapular control, and a quiet body remain reproducible.
Häufige Fehler
Bending the elbows
Korrektur: Keep the arms long so the small movement comes from the shoulder girdle.
Forcing the shoulders rigidly down
Korrektur: Control the scapulae through a comfortable range rather than pinning them aggressively.
Rib flare and swinging
Korrektur: Keep ribs over pelvis and pause until the body is quiet before the next rep or hold.
Dropping into the bottom
Korrektur: Return gradually to the defined hang instead of releasing shoulder control suddenly.
Sicherheit
- Use only a pain-free overhead range you can control; current shoulder symptoms or marked side-to-side loss of motion require individualized assessment rather than forcing the textbook position.
- Choose a load, range, and setup that permit a controlled return or exit; stop the set rather than compensating through sharp or progressively worsening symptoms.
Progressionen & Alternativen
- RegressionFoot-assisted Active Hang— Reduce strength, balance, or coordination demand while rehearsing the key pattern before returning to Active Hang.
- ProgressionScapular Pull-up— Increase load, range, instability, or skill demand after Active Hang is repeatable through the planned volume with reserve and no technique drift.
- AlternativeKabel-Pulldown mit gestreckten Armen— Train a similar primary pattern with a different stability, equipment, or joint-loading profile when Active Hang is impractical or poorly tolerated.
